    Century Ride Fueling & Hydration: The 100-Mile Protocol

    A century burns 3,500–5,500 kcal. Nobody has that in liver and muscle glycogen. Ride nutrition is the difference between finishing strong and blowing up at mile 80.

    The Numbers

    • Carbs: 60–90 g/hour for most riders. 90–120 g/hour is possible with gut training and a 2:1 glucose:fructose ratio.
    • Fluid: 500–1,000 ml/hour depending on temperature and sweat rate.
    • Sodium: 500–1,000 mg/hour. Heavy sweaters and hot conditions: up to 1,500 mg/hour.
    • Caffeine: 3–6 mg/kg total, split across the ride.

    Pre-Ride (24 Hours Out)

    1. Carb-load: 8–10 g/kg carbs on the day before. Not a single pasta binge β€” spread across breakfast, lunch, dinner, and snacks.
    2. Sodium pre-load: extra 3–5 g sodium in the 24 hours before (salted foods, broth, an electrolyte drink at dinner).
    3. Sleep, foam roll, don't try new gear.

    Race Morning

    1. 3 hours out: 1.5 g/kg carbs (oatmeal, banana, honey, coffee).
    2. 60 min out: 500 ml electrolyte drink, 200 mg caffeine.
    3. 15 min out: Small gel (25 g carbs) with sip of water.

    On the Bike

    Two-bottle setup: Bottle A is your carb+electrolyte mix (80 g carbs + 500 mg sodium per bottle). Bottle B is plain water for gels, cooling, and pill washing. Alternate.

    • Miles 0–20: Sip Bottle A every 10 min. Small gel at mile 15.
    • Miles 20–60: Keep sipping. Gel every 30 min. Second caffeine dose (100 mg) at mile 40.
    • Miles 60–90: Add a real food option (rice cake, banana, PB&J bite). Third caffeine dose (100 mg) at mile 70.
